8 Best Quad Exercises With Dumbbells For Perfectly Shaped Legs

This post contains 8 awesome quad exercises using dumbbells and a free dumbbell quad-focused workout to help you build a strong, athletic lower body.

8 quad exercises with dumbbells for gym or home workout

If you’re looking to develop strong and athletic-looking legs, then skipping your quad exercises is simply not an option!

Comprised of 4 individual muscles, the quadriceps are crucial in facilitating our everyday movements such as climbing the stairs, standing up, and even walking.

Quad strength is also associated with greater fitness and athletic performance, helping us to lift more while reducing the likelihood of injury.

In this post, we’ll be looking at ways to target the quads using only dumbbells.

If you’re looking for an efficient quad workout that will leave your muscle groups burning by the end, then continue reading!

Why use dumbbells to train the quadriceps?

Dumbbell quad workouts are extremely effective since free-weight exercises allow for a greater range of motion and flexibility throughout the movement.

This means our muscles will undergo greater stimulation which is important for muscle growth to occur!

Free-weight exercises also promote greater stability since you’ll be working harder to maintain balance when performing each exercise.

My absolute favourite benefit of using dumbbells during lower body workouts has to be their versatility.

You can pretty much always get your hands on a set of dumbbells and the vast range of exercises you can perform using this minimal equipment makes this type of workout suitable for everyone!

For example, dumbbell quad workouts are perfect for those who want a quick yet effective workout or even for those training at home.

Provided you have a pair of dumbbells on you, nothing can stop you from getting in an awesome quad workout!

Muscles Targeted In Dumbbell Quad Workouts

Before I show you my top quad exercises using dumbbells, let’s dive into a quick anatomy lesson. After all, it’s good to know which muscles we are actually targeting when working out, right?

The primary muscle group which is targeted during dumbbell quad exercises is of course the quadriceps.

However, you will also be working your hamstrings, glutes, calves and core throughout many of these exercises!

To delve even further into anatomy, it’s interesting to know that the quads are actually made up of 4 muscles! These include:

  • The Rectus Femoris
  • The Vastus Lateralis
  • The Vastus Medialis, and,
  • The Vastus Intermedius!

These muscles play a crucial role in knee extension and overall leg strength.

The Rectus Femoris is unique because it crosses both the hip and knee joints, helping with movements like squats and high step-ups.

The Vastus Lateralis (located on the outer thigh) is the largest quad muscle and contributes to a strong, athletic appearance in the legs.

The Vastus Medialis, also known as the “teardrop muscle”, helps stabilise the knee and protects against injury. This muscle is best targeted with walking lunges or heel-elevated squats.

Finally, the Vastus Intermedius supports knee extension and is essential for endurance activities such as cycling or climbing.

Now that we understand the importance of training our quads, let’s take a look at which dumbbell quad exercises we should perform for the best results!

8 Awesome Quad Dumbell Exercises To Add To Your Leg Workouts

Goblet Squat

Muscles targeted: Quads, glutes, and hamstrings.

How to perform Dumbbell Goblet Squats:

  1. Hold a dumbbell vertically with both hands at chest level, keeping your elbows tucked in.
  2. Stand with feet shoulder-width apart, toes slightly pointed out.
  3. Lower into a squat by bending your knees and hips, keeping your chest upright and back straight.
  4. Go as low as your mobility allows, ideally until your thighs are parallel to the floor.
  5. Push through your heels to return to the starting position.

Tips for proper form: Keep your knees aligned with your toes and avoid letting them collapse inward. Maintain a neutral spine throughout the movement.

Dumbbell Heel-Elevated Squats

Muscles targeted: Quads (especially the vastus medialis), glutes, and calves.

How to perform Dumbbell Heel-Elevated Squats:

  1. Place your heels on a small platform or weight plate.
  2. Hold a dumbbell at chest level, as in a goblet squat.
  3. Perform a squat, focusing on bending your knees forward while keeping your chest lifted.
  4. Push through the balls of your feet and heels to return to standing.

Tips for proper form: The elevation shifts more emphasis onto the quads. Avoid excessive forward lean and keep the movement slow and controlled.

Walking Lunges

Muscles targeted: Quads, hamstrings, and glutes.

How to perform Walking Lunges:

  1. Hold a dumbbell in each hand at your sides.
  2. Step forward with one leg and lower your hips until both knees are at 90-degree angles.
  3. Push off your back foot to step forward with the opposite leg, repeating the movement.
  4. Continue alternating legs for the desired distance or number of reps.

Tips for proper form: Keep your torso upright and ensure your front knee doesn’t extend past your toes. Take controlled steps to maintain balance.

Forward Lunges

Muscles targeted: Quads, glutes, and hamstrings.

How to perform Forward Lunges:

  1. Hold a dumbbell in each hand at your sides.
  2. Step forward with one leg and lower into a lunge, ensuring your back knee is just above the floor.
  3. Push off your front foot to return to the starting position.
  4. Repeat on the same leg for the desired number of reps then switch legs.

Tips for proper form: Engage your core for balance and avoid leaning forward. Keep your front knee aligned with your toes.

Dumbbell High Step-Ups

Muscles targeted: Quads, glutes, and hamstrings.

How to perform High Step-Ups:

  1. Hold a dumbbell in each hand at your sides.
  2. Step onto a platform or bench with one leg, driving through your heel to lift your body.
  3. Bring your other foot onto the platform, then step down with the same leg.
  4. Repeat on the other side.

Tips for proper form: Use a platform high enough to challenge your range of motion but maintain control. Keep your knee aligned with your foot during the step-up.

Bulgarian Split Squats

Muscles targeted: Quads, glutes, and hamstrings.

How to perform Bulgarian Split Squats:

  1. Place one foot behind you on a bench or step, with the other foot planted firmly on the ground.
  2. Hold a dumbbell in each hand at your sides.
  3. Lower your hips by bending your front knee while keeping your torso upright.
  4. Push through your front foot to return to the starting position.

Tips for proper form: Keep your front knee aligned with your toes and avoid letting your back leg do the work.

Dumbbell Sumo Squats

Muscles targeted: Quads, inner thighs, and glutes.

How to perform Dumbbell Sumo Squats:

  1. Stand with feet wider than shoulder-width, toes pointing out.
  2. Hold a dumbbell vertically with both hands between your legs.
  3. Lower into a squat, keeping your chest lifted and back straight.
  4. Push through your heels to return to the starting position.

Tips for proper form: Focus on engaging your inner thighs as you push up. Avoid letting your knees collapse inward.

Dumbbell Sissy Squats

Muscles targeted: Quads.

How to perform Dumbbell Sissy Squats:

  1. Hold a dumbbell at your chest or keep your hands free for balance.
  2. Stand with feet hip-width apart and rise onto the balls of your feet.
  3. Slowly lean back, bending your knees and lowering your body while keeping your hips forward.
  4. Return to the starting position by engaging your quads.

Tips for proper form: Keep your core engaged and ensure your movements are slow and controlled to avoid straining your knees.

Tips for Getting the Most Out of Quad-Focused Dumbell Workouts

Use proper form to avoid injury

This goes without saying, but proper form and good technique will be your best friend throughout your fitness journey. If you’re new to training (or any of these exercises), it’s a good idea to develop good habits right from the beginning, which includes performing each exercise correctly.

This will ensure you are effectively training your quadriceps while minimising the likelihood of injury.

If you’re unsure about the technique, I have included a video and description of how to perform each exercise which you can refer back to at any time!

To check your form, I advise using a mirror or recording yourself with your phone and comparing this to the videos inserted in this post. If you’d like a more human approach, you can always ask a personal trainer or friend to watch you perform the exercise and provide feedback on where your technique could improve.

Choose the right weight for you

Have you ever heard of ego-lifting? This involves choosing a weight that’s WAY too heavy for your fitness level meaning you cannot perform an exercise with the correct form or full range of motion.

Don’t let your ego get in the way when choosing a weight. It’s best to pick a lighter pair of dumbells at the start and increase the weight in your next set, then choose too heavy a weight and injure yourself.

With consistency, the amount you can lift over time will naturally increase. Don’t rush to lift the heaviest dumbbells you can at the beginning, instead look to gradually increase the weight you can lift over time. This will lead to greater sustainable results!

Make sure you warm up and cool down

Warming up and cooling down are essential for reducing injury and helping your muscles to effectively recover.

Before you begin your quad-focused dumbbell workout, get your body moving for at least 5-10 minutes using the treadmill or bike, and then perform some dynamic stretches to help activate your muscles and prepare them for the workout ahead!

Once you’ve successfully completed your training session, try to include 3-4 static stretches, focusing primarily on your lower body and the quadriceps muscles. This will be the first step in initiating post-workout muscular recovery!

Incorporate progressive overload

For continuous muscle growth to occur, it’s essential to intensify your workouts consistently.

This gradual increase in stress placed upon the targeted muscle group is referred to in the fitness world as progressive overload.

Simple ways you can incorporate progressive overload into your training may involve:

  • Increasing your reps
  • Increasing your sets
  • Increasing the weight you’re lifting
  • Increasing the amount of time your muscles are under tension (slowing the eccentric phase of the movement or adding pauses)
  • Reducing the time of rest periods between each set

My favourite way to include progressive overload into my training is by adding an extra rep or two to my set each week. Once I’ve hit the upper limit of my target rep range (say 12 reps), I’ll then increase the weight I’m lifting and reduce my reps to the lower limit of my target rep range (say 8 reps).

Give this a go and see what results you get from applying this method of training!

Avoid overtraining

When you have the image of your ideal physique, it’s easy to become intensely motivated and push yourself too hard. This applies not just to building quads but also to gaining muscle in other areas of our body.

It’s important to allow your muscles to rest and properly recover so that you can give it your all when you next train your quads!

I recommend adding at least one day between your quad training sessions, completing 3 sessions a week maximum.

This will allow your quadriceps to have adequate time for recovery while gaining muscle size and strength.

Dumbbell Quad Workout FAQs

Can I build quads with dumbbells?

Yes, you can absolutely develop your quad muscles using dumbbell exercises! Quad-focused dumbbell exercises provide a full range of motion that effectively stimulates muscle growth. When paired with progressive overload, proper nutrition, and adequate recovery, they create the perfect formula for building strong, defined quads!

How heavy should my dumbbells be for quad exercises?

Your dumbells should be heavy enough so that the last few reps of each set feel challenging. For beginners, it’s a good idea to start with light dumbbells (2-5kg) and then adjust the weight depending on how easy the set feels.

Can I do dumbbell quad workouts at home?

Yes, absolutely! These dumbbell quad exercises require minimal space and equipment. For exercises such as Bulgarian split squats or step-ups, you can use a sturdy chair as a platform to complete an effective quad workout.

How often should I train my quads?

For quad growth, you should train this muscle group between 2-3 times a week. This allows for sufficient recovery while building strength and stimulating muscle growth. You should look to train other muscle groups during the week to build a well-balanced athletic physique.

What are the best dumbbell exercises for quads?

The best quad-focused dumbbell exercises include goblet squats, dumbbell sumo squats, high step-ups, walking and forward lunges, sissy squats, heel-elevated squats, and Bulgarian split squats.
